Magnesium: Glycinate vs Citrate vs Oxide (and Which to Take)
The form of magnesium you choose changes how well it absorbs and what it is good for. Here is how glycinate, citrate, and oxide actually differ, and how to pick.

Magnesium is an essential mineral that supports normal muscle, nerve, and energy function, and many adults do not get enough from food. The confusing part is the form: glycinate, citrate, and oxide are absorbed very differently and suit different goals. This guide breaks down which magnesium is best for calm and sleep, which is best for regularity, and which is mostly cheap filler, with the doses and safety details that matter.
What Is Magnesium and Why Does It Matter?
Magnesium is an essential mineral your body cannot make, so it has to come from food or supplements. It is a cofactor in more than 300 enzyme reactions, including the ones that produce cellular energy (ATP) and regulate muscle and nerve function.6
The catch is that a lot of people run low. US dietary surveys found that close to half of Americans take in less magnesium from food than the estimated requirement,5 and other reviews put the shortfall at up to two-thirds of the population.7 That is why a magnesium supplement is one of the more reasonable additions for many adults, provided you pick a form that your body can actually use.
Why the Form of Magnesium Matters
Magnesium supplements are always a magnesium compound: the mineral bound to something else (an amino acid, a citrate molecule, an oxide). Two things follow from that. First, the label weight is not all magnesium: the "elemental magnesium" is what counts. Second, and more importantly, the compound decides how well the magnesium absorbs.
Head-to-head human studies are consistent: organic forms are better absorbed than inorganic oxide. In a 60-day randomized trial, magnesium citrate raised blood and saliva magnesium significantly more than oxide, and oxide was no better than placebo.1 An earlier study found oxide was only about 43% soluble even under strong stomach acid, and produced far less absorbed magnesium than citrate.2 Systematic reviews reach the same conclusion: inorganic forms are less bioavailable than organic ones, and absorption also drops as the dose goes up.34
Magnesium Glycinate (Bisglycinate): The Calm-and-Sleep Pick
Magnesium glycinate (also called bisglycinate) is magnesium bound to the amino acid glycine. It is well absorbed and is widely chosen by people who get an upset stomach or loose stools from other forms, because it is gentle on the gut. Glycine itself has a calming reputation, which is part of why this form is popular for evening use.
It also has the newest sleep evidence: a 2025 randomized, placebo-controlled trial in 155 adults with poor sleep found that 250 mg of magnesium bisglycinate produced a significantly greater improvement in sleep scores than placebo over four weeks, with the biggest benefit in people who had low magnesium intake to begin with.9 The effect was statistically significant but modest, which is the honest way to describe most magnesium-and-sleep data.
Magnesium Citrate: The Well-Absorbed All-Rounder
Magnesium citrate is magnesium bound to citric acid. It is one of the best-absorbed and most affordable organic forms, which makes it a solid default for simply topping up your magnesium.1 It is also mildly osmotic, meaning at higher doses it draws water into the gut, so it can loosen stools. For someone who tends toward constipation, that is a feature; for someone with a sensitive stomach, it is the reason they might prefer glycinate.
Magnesium Oxide: Cheap, but Mostly a Laxative
Magnesium oxide has the highest percentage of elemental magnesium by weight and is the cheapest form, which is why it fills so many budget products. The problem is absorption: it is poorly soluble and, as noted above, performed no better than placebo at raising magnesium levels in a controlled trial.1
Where oxide does work is the bathroom. Because so much of it stays unabsorbed in the gut, it pulls in water and acts as an osmotic laxative. A randomized trial found 1.5 g/day of magnesium oxide relieved constipation about as well as senna (roughly a 68% response rate versus 12% for placebo).11 So oxide is a reasonable, inexpensive choice for occasional constipation, but a poor choice if your goal is actually to raise your magnesium status.
What Magnesium Supports (Sleep, Stress, Muscle)
Beyond correcting a shortfall, magnesium is studied for a few specific goals:
Sleep. A meta-analysis of three trials in older adults found magnesium shortened the time to fall asleep by about 17 minutes versus placebo, though the authors rated the evidence quality as low.8 Combined with the 2025 bisglycinate trial,9 the picture is a modest, real benefit, strongest in people who are low in magnesium to begin with.
Stress and relaxation. Reviews suggest magnesium may support a healthy stress response and self-reported calm, particularly when baseline magnesium is low, but the evidence quality is mixed and generally rated as poor.10 Treat this as "may help," not a guarantee.
Muscle and nerve function. Magnesium is essential for normal muscle contraction and nerve signaling, and a clinical review found supplementation supported muscle strength and recovery in several groups.12
Safety, Dose Limits, and Interactions
Magnesium from supplements is very safe for most healthy adults, but there are real limits and a few important interactions.
The main side effect is loose stools. The supplemental upper limit set by the Institute of Medicine is 350 mg of elemental magnesium per day, with diarrhea as the limiting factor. Oxide and, at higher doses, citrate are the most likely to cause this; glycinate is the gentlest. Individual tolerance varies a lot.13
Kidney disease is the key contraindication. If your kidneys are impaired, you cannot clear excess magnesium well, which can lead to dangerously high blood levels (weakness, low blood pressure, heart rhythm problems). People with chronic kidney disease should not take magnesium supplements without a doctor's supervision.14
Timing around medications. Magnesium can bind certain drugs and block their absorption, including tetracycline and fluoroquinolone antibiotics and oral bisphosphonates (osteoporosis drugs). Separate magnesium from these by at least 2 hours. If you are pregnant, on diuretics, or on long-term acid reducers (PPIs), talk to your provider about the right magnesium plan.
